    Muscle that shows up

    Three full-body pump sessions a week, push, pull, and legs in every one. Loads are picked by reps in reserve, so every set is honest and every week has a number to beat.

    A runner’s engine

    Fifteen easy minutes of Zone 2 after every pump day plus a weekly long run build the aerobic base. Saturdays sharpen it with 400s, 800s, and mile work.

  • 03

    One number to beat

    The mile for time in week one and again in week twelve. It is a Standard, so the result lands on your fitness radar and the retest shows exactly what changed.

The training week

A real week on Pump & Run

Five sessions a week: three pump days that end on the road, one long run, and one Saturday that is either the mile test or intervals. This is an actual week from the app, not a marketing mock-up.

All 12 weeks are in the app from day one. Thursday and Sunday are true rest days, with the app's rest-day options if you want to move. Train at your own pace and move to the next week when you are ready.

How it runs

Three waves, one mile to beat.

Four-week waves of three up, one down. The pump days keep the same shape all cycle; the Saturdays get faster and more specific.

  1. 01

    Week 1: run the mile

    Saturday of week one is one mile for time, the same mile that lives in The Standards. That number is the target you chase for the next eleven weeks.

  2. 02

    Wave 1: Base (weeks 1 to 4)

    Three fixed push, pull, legs combos repeat every Monday, Tuesday, and Friday so you can beat last week’s loads: four rounds, then four, then five, then an easy three. Saturdays are 400 meter repeats. The long run grows from thirty to forty minutes.

  3. 03

    Wave 2: Threshold (weeks 5 to 8)

    A new trio of combos on the same round progression. Saturdays move to 800 meter repeats at 5K effort: four reps, then five, then six on shorter rest, then a down week. The long run climbs to fifty minutes.

  4. 04

    Wave 3: Mile (weeks 9 to 12)

    The last trio of combos. Saturdays get specific: 1200s, mile reps with strides, then a sharpening ladder. The long run peaks at sixty minutes in week eleven and drops to a thirty minute taper. Week twelve ends with the mile retest against your week one number.
